A twenty minute cycling session followed by three rounds of seven reps of:

Incline benchpress, high-rows, decline benchpress, low-rows, shrugs, flys, inverted flys, bicep curls, forearm curls, tricep pulldowns, leg press, and calf raises.

45 second bosu V-sit, 30 atomic sit-ups, and 200 crunches.
